Ashwagandha: The Correct Way to Take It
Ashwagandha is one of the few supplements where the timing, form, and dose all meaningfully affect results. Taking the wrong form (generic root powder vs KSM-66 extract) or timing it incorrectly reduces effectiveness. This guide covers the evidence-based protocol.
Form: Extract Over Root Powder
Use KSM-66 or Sensoril standardized extract — not generic «ashwagandha root powder.» KSM-66 is standardized to ≥5% withanolides (the active compounds) and is the extract used in most clinical trials. Generic ashwagandha root powder has inconsistent withanolide content ranging from <1% to 5%, making dosing unpredictable. The clinical benefits (testosterone, cortisol reduction, muscle gains) are documented with KSM-66 specifically.
Sensoril (ashwagandha root and leaf extract) is slightly more calming and is often preferred for evening use or sleep applications. KSM-66 (root-only) is slightly more energizing and better suited for morning use or performance applications.
Timing: Morning, Evening, or Split?
For testosterone and performance: 600mg KSM-66 in the morning with breakfast, or split as 300mg morning + 300mg evening.
For sleep and cortisol: 300–600mg Sensoril or KSM-66 with dinner or 1–2 hours before bed. A 2021 RCT specifically used evening dosing for sleep benefits.
For stress and anxiety: Split dosing (morning + evening) maintains more stable plasma withanolide levels throughout the day — better for 24-hour cortisol management.
With Food or Without?
Take ashwagandha with food, preferably a meal containing fat. Withanolides are fat-soluble — absorption is improved with dietary fat. Taking on an empty stomach may cause nausea in some individuals. Milk is traditionally used in Ayurvedic ashwagandha preparations for this reason — the fat in milk improves withanolide absorption.
Dose by Goal
Stress and cortisol reduction: 300–600mg KSM-66 or 125–250mg Sensoril daily. Clinical trials use 300–600mg KSM-66. Sensoril is more concentrated so requires lower doses (125mg = approximately 300mg KSM-66 equivalent).
Testosterone and muscle: 600mg KSM-66 daily (the dose used in the Wankhede muscle study and Ambiye testosterone study).
Sleep: 300mg KSM-66 twice daily (morning + evening) — used in the 2021 sleep RCT showing significant improvements in sleep onset and quality.
What to Avoid
Avoid during pregnancy: Ashwagandha has uterine-stimulating properties and is contraindicated during pregnancy. Avoid with thyroid medication: Ashwagandha may increase thyroid hormone levels — monitor TSH if you take thyroid medication. Avoid with sedatives: Additive CNS depressant effects possible with benzodiazepines, barbiturates, or sleep medications. How long to cycle: Clinical trials run 8–12 weeks continuously with no adverse effects. Long-term continuous use (1+ year) is generally considered safe but periodic breaks (e.g., 12 weeks on, 2 off) are sometimes recommended as a precaution.
