What Collagen Supplements Actually Do
The collagen supplement market is flooded with hype. Let’s separate science from marketing. Hydrolyzed collagen peptides (the form in most supplements) are absorbed — clinical studies confirm 90%+ absorption within 6 hours. The question is: do the peptides reach target tissues and stimulate collagen synthesis?
Proven Benefits (Human Trials)
Skin elasticity: A 2014 double-blind RCT in Skin Pharmacology found 2.5g/day hydrolyzed collagen for 8 weeks increased skin elasticity 28% vs placebo. Wrinkle depth reduced significantly at 4 and 8 weeks.
Joint pain reduction: A Penn State study of athletes found 10g/day collagen hydrolysate reduced joint pain significantly over 24 weeks. 73% of participants reported improvement in knee pain.
Muscle mass (with resistance training): A 2019 study found 15g/day collagen peptides + resistance training produced 3.8kg more lean mass vs training alone over 12 weeks. Effect appears to be via proline and glycine increasing creatine and carnitine synthesis.
Gut health: Glycine (the dominant amino acid in collagen) strengthens intestinal barrier function. Studies show improvement in leaky gut markers with consistent supplementation.
What the Research Does NOT Support
Hair growth claims are largely unproven in isolation. Nail strengthening evidence is weak (1 small study). «Collagen for weight loss» is marketing — collagen is mildly satiating but has no specific fat-loss effect.
The Vitamin C Rule
Vitamin C is an essential cofactor for collagen synthesis — it’s required for hydroxylation of proline and lysine. Taking collagen without vitamin C is significantly less effective. Take 500–1000mg vitamin C alongside your collagen dose.
